If there was one thing that set my approach toward meal plan design apart from the rest of the other tips, strategies, and methods that I hear about on a day-to-day basis it would be my attitude toward calorie counting.

 

It sucks. Plain and simple.

 

Think about your last shot at “eating better,” whatever that means.  You probably started eating more fruits and veggies, organic yogurt and nuts as snacks, and began to look at the caloric content of your food.

 

After all, calories in calories out, right?  Yes and no.

Now, to some extent this is true.  If you eat more than you burn, you shrink.  Eat more than you burn and you grow, although the type of body mass you acquire depends on your activity and the kinds of food that you are eating.

An extra 500 calories of Taco Bell isn’t going to end up turning into muscle. Sorry to piss on your campfire if that’s what you were hoping.

The other bone I have to pick with counting calories, aside from the fact that if you have a job, life, friends, or family you probably don’t have time to do it, is that it’s simply too retroactive.

You find out at the end of the day whether or not you screwed up and end up wasting the entire day.  I don’t know about you, but those aren’t really odds that I would want to contend with if I’m trying to accomplish something any time soon.

I’ve also noticed that people are far too easily swayed by “low calorie” advertising for crappy food. 

“It’s only 100 calories! Now I can have diet mini cookie crisps snack bites designed just for women like me by companies who really understand me like Nabisco!”

This being said, I believe that the time has come for a complete paradigm shift (there’s my college education kicking in again) when it comes to our approach toward healthy eating and body transformation.

 Enter macronutrients.  Protein, carbs, and fats.

 Now, as I’ve already discussed in my blog post on macronutrients, each of these serve different functions in the body and are processed differently.

 Protein and fat are used for building and rebuilding muscle tissue.

Carbs are your fuel for doing work.  They provide energy in the form of sugars and glucose for you to do things. Workouts ideally.  Any carbs that are not used for these tasks are very likely to be stored by the body, and we store energy as fat.

It would follow, then, that we should approach our intake of these macronutrients from a much more functional perspective rather than looking at your daily intake as a loose quota where you can eat whatever you want up to a certain point.

Our goal should be to take in enough carbohydrates to provide the fuel for our body to perform whatever physical activity is going to occur in our day without spilling over, and the rest of our calories should come from the other two categories.

For the active person, this provides a lot more carb freedom because their energy requirements are going to be a lot higher than someone who sits on their ass all day long. 

This is why it is so important to have a meal plan that is customized to YOUR BODY, not anyone else’s, regardless of whether you weight the same, are the same height, happen to be a woman, have blue eyes, or like long, leisurely walks on the beach and candlelit dinners with good friends.

The amount of muscle mass your have, your goals, and your activity level all determine what kind of macronutrient breakdown your body needs to accomplish your goals.

So, if you’re not working with someone who understands how to design this kind of a meal plan for you, I encourage you to take this proactive kind of approach toward your nutrition.  That way you have guidelines for how to eat based on what your body needs and what it can legitimately process during your day.  This allows you to go into each day with a plan to follow rather than winging it until you hit your quota.

Tilapia Is Unhealthy: Worse Than Bacon? Stay Lean and Healthy With the Right Fish

In the 1920s and ‘30s, nutritionist Victor Lindlahr, who was a strong believer in the idea that food controls health said, "Ninety percent of the diseases known to man are caused by cheap foodstuffs. You are what you eat." In 1942, Lindlahr published the book You Are What You Eat: How To Win And Keep Health With Diet. Although this catchphrase has been around for decades, at the cellular level, you truly are what you eat. For example, researchers collected food questionnaires about the amount of trans fats in participants’ diet and the effect trans fats had on heart disease. When physicians took fat biopsies from the patients’ stomach, the adipose tissue concentration of trans-fatty acids reflected the quantity consumed in the diet, and the highest concentrations of trans fats were associated with increased risk of heart disease.1 In contrast to deadly health effects of trans-fatty acids, the polyunsaturated fatty acids (PUFAs) are essential lipids for health and longevity, because they cannot be synthesized by the human body.

Omega-6 Overload in Western Diets

Consequently, these fatty acids must come from the diet. There are two categories of PUFAs: omega-3 fatty acids and omega-6 fatty acids. Vegetable oils and meats are rich in omega-6 fatty acids, but these also are present at lower levels in fish and shellfish. While omega-6 fatty acids are essential, excessive amounts may be harmful. The diets of most people in developed countries include excessive intake of omega-6 fatty acids. While the diets of early humans probably had an omega-3 to omega-6 ratio of about one to one, modern Western diets have a ratio of omega-3 to omega-6 of about one to 155, primarily because of the widespread consumption of vegetable oils.6 The overconsumption of omega-6 fatty acids can create eicosanoids, which promote inflammation. The excess of omega-6 fatty acids at the expense of a balancing amount of omega-3 fatty acids promotes inflammatory diseases such as arthritis and cardiovascular disease; allergic conditions may result. Balance between omega-3 and omega-6 is the essence of life.

Omega-3 Fatty Acid Power

The importance of consuming omega-3 fatty acid-rich diets is becoming increasingly clear. Fish and fish oils are the most common source of the very long-chain omega-3 fatty acids eicosapentaenoic acid (EPA) and docosahexaenoic acid (DHA), which have protective and beneficial effects on cardiovascular, inflammatory and neurological diseases. Additionally, two large-scale studies recently reported that consumption of omega-3 fatty acids reduce death rates2 (low EPA and DHA was associated with increased risk of death in hospitalized patients) and reduce cognitive decline and improve mood and mental health.3 Another interesting study regarding mood and omega-3 fatty acids reported that omega-3 fatty acid supplementation improved mood indicators in subjects in their mid-30s in only 35 days.4 Omega-3 fatty acids seem like a wonder drug! Many people are probably wondering if fish can help reduce appetite and improve weight loss…well, they do that, too!

Omega-3 Fatty Acids Reduce Appetite and Cut Pounds

Taking some fish oil may help you achieve a six-pack faster, according to a study in the International Journal of Obesity. In the study, participants were given either sunflower oil or DHA-rich fish oil. Research subjects were divided into exercisers and non-exercisers. The exercise group was instructed to exercise at 75 percent of their maximum heart rate for 45 minutes, three times a week. The fish oil and exercise people experienced decreases in body mass greater than any of the other groups combined. The combination of fish oil supplementation and regular aerobic exercise may enhance fat loss.15 Recently, researchers from Spain reported that if you are dieting, fish or fish oils may reduce appetite. In the study, obese subjects were placed on a calorie-restricted diet were divided into four groups: Diet 1: no seafood Diet 2: lean fish (150g of cod/three times a week) Diet 3: fatty fish (150g of salmon/three times a week) Diet 4: fish oil capsules (six capsules a day; 1,300mg) The subjects who ate dinners rich in omega-3 fatty acids (diets 3 and 4) felt less hunger and fuller directly after and 2 hours after eating, compared to their counterparts fed with the low omega-3 fatty acid diet. This observation indicates that omega-3 fatty acids reduce hunger signals. The researchers speculated that omega-3 fatty acids affect the transport of appetite-regulating molecules and changes in receptor affinity in the brain.18 The researchers followed these participants over time and at the end of the study, even though calories were closely monitored and subjects ate the same total calories, the control group not taking fish/fish oils lost 2.2 pounds less than the fish/fish oil groups.16 With that being said, more people will likely consume more fish to enhance weight loss. Before you start eating fish with every meal, there is some controversy going on as to what type of fish (farm raised versus wild) and which fish to eat (salmon, cod, tilapia, catfish, etc.) as well. Additionally, the health benefits of fish have been questioned due to high levels of contaminates found in fish.

Mercury Toxicity

The American Heart Association has long recommended consumption of fatty fish as a method of reducing morbidity and mortality from cardiovascular disease. The present recommendation of the American Heart Association Dietary Guidelines is that at least two servings of fish be consumed per week (preferably fatty fish). However, other factors such as contaminants are now being considered. At a conference at the American Heart Association, a researcher stated, “The fish recommendation must be balanced with concerns about environmental pollutants, in particular PCB and methyl mercury, described in state and federal advisories.”7 The researcher reported an analysis of over 700 farmed, wild and supermarket samples of salmon, which found 14 contaminants in the samples of salmon.8, 9 The report found that farmed salmon and supermarket fillets of farmed salmon contain on average about 10 times the levels of most of the organochlorine and organobromine toxic compounds that are found in wild Pacific salmon on a wet weight basis. The contaminants found in farmed salmon, especially PCBs and dioxins, are known to cause decrements of IQ in children exposed prenatally.10 It was also found that memory functions were depressed in older adults who ate large amounts of PCB-contaminated fish.11 These contaminates are not something a weekend diet detox can get rid of; these are persistent contaminants, with a elimination half-life in the human body of 8-9.5 years12. It is clear that the harmful effects may counteract any potential beneficial effects on cognitive function. Just when you thought farm-raised fish could not get any worse…it does!

Farm-Raised Tilapia/Catfish: Worse Than Bacon?

In the United States, tilapia has shown the biggest gains in popularity among seafood. This trend is expected to continue, as consumption is projected to increase from 1.5 million tons in 2003 to 2.5 million tons by 2010, with a sales value of more than $5 billion. Tilapia is a tropical non-migratory fish, and the muscle lipid content of <1 percent net weight lipid is low compared to salmon and other migratory fishes such as cod. Although the intake of long-chain omega-3 PUFA from consuming tilapia is low relative to a salmon, it is a widely consumed fish species in many parts of the world and an important dietary resource for those populations who do not have access to oily fish or PUFA supplements. As mentioned previously, the American Heart Association recommends at least two servings a week of fish. Farm-raised tilapia is a common choice, as it is one of the cheaper fish on the market. Previous research reported that farm-raised Atlantic salmon contained more than a gram of arachidonic acid. Remember, arachidonic acid is used to synthesize regulatory molecules such as pro-inflammatory prostaglandins (hormone-like chemical messenger) and thromboxanes (involved in thickening of the blood). Having high arachidonic acid causes inflammation and is not desirable if you are trying to reduce heart disease. Researchers have known for many years that heart disease risk may run higher in certain families; the missing link may be diet. A previous study in the New England Journal of Medicine concluded that with certain patients who had heart disease and had a certain genetic makeup, high doses of arachidonic acid in the diet reduced the diameter of the coronary artery, a major risk factor for a heart attack.14 So consumption of high arachidonic acid with a certain genetic predisposition for heart disease spells disaster! The question is: Do you have the genetic link that boosts your risk for heart disease? Most people eat fish for their healthy omega-3 fatty acids, but you are not getting them if you eat farm-raised tilapia or catfish. Researchers from Wake Forest University School of Medicine analyzed 30 samples of farm and wild fish commonly consumed in the United States. Atlantic salmon and trout contained a favorable content of omega-3 fatty acids. Shockingly, the researchers found that tilapia and farm-raised catfish had more arachidonic acid than bacon! For example, if you examine the arachidonic acid of 100g portion of hamburger, it contains 34mg of arachidonic acid. And 100g of bacon contains 191mg of arachidonic acid. Now get ready for this…farm-raised tilapia and catfish contained 300g of arachidonic acid per 100g! In fact, these fish contain some of the highest levels of arachidonic acid found in the human food chain. Both farmed tilapia and catfish contained high arachidonic acid and a low, healthy EPA ratio. Although there was a great deal of variability in the arachidonic acid to healthy EPA ratio in farm-raised tilapia, the average ratio was approximately 11:1, with two fish samples harvested in Central America containing more than 20 times more arachidonic acid than EPA.17 The research study raises awareness about whether the recommendations by the medical community for people to eat more fish has resulted in increased consumption of fish such as farm-raised tilapia and catfish, not knowing that it may do more harm than good by eating these fish, because the fish contain high levels of pro-inflammatory levels of arachidonic acid.

Bad Fish Diet?

You are what you eat also applies to fish! The reason for the high content is that farm-raised fish eat a different diet than fish in the wild. Vegetable food is increasingly replacing fishmeal in farm-raised fish feeds and may induce a relative decrease in omega-3 polyunsaturated fatty acids (PUFAs), expressed as a percentage of total fatty acids. Wild fish eat plankton, benthos (small animals and algae living on the bottom of the sea) and other fish rich in omega-3 fatty acids, whereas farmed fish are fed compound feeds formulated on the basis of multiple studies conducted in laboratories and experimental farms. The main ingredient of these feeds is fishmeal manufactured from species that are not used for human consumption, such as capelin, anchovies, sprat or herring. The amino acid composition of this fishmeal is exactly adapted to the nutritional requirements of growing fish. This means that fishmeal is now being frequently replaced by vegetable meals, including soybean, wheat and rapeseed, which provide both proteins and carbohydrates. Farm-raised fish are fed formulated feeds that contain lower protein levels, higher carbohydrate levels and a wide range of fat sources. The inclusion of vegetable oil in the fishmeal once the fish consumes the feed is converted to arachidonic acid that is found in their tissues. Stay away from farm-raised tilapia and catfish if you are looking to maintain health. You have many good choices when it comes to fatty fish. The American Dietetic Association recommends: • Salmon • Trout • Herring • Sardines • Mackerel If you do decide to choose farm-raised fish, be very familiar with the particular practices of the fish hatchery before buying.
